The Goldilocks Zone of Tactical Fitness: Something is Better Than Nothing (and More is Not Better)

Knowing the Fitness Programming Spectrum:
Something is Better than Nothing BUT More is not Always Better

When preparing for the military, law enforcement, or special operations pipelines, the mindset is almost always "more, farther, faster, heavier." You see a workout program, and your instincts tell you to make it harder to build "mental toughness". Well there is a fine line between mental toughness and stupidity and that answer is when injuries occur due to your overly aggressive training mindset. (or no positive results)

But ask any operator or seasoned coach, and they’ll tell you the same thing: intensity without recovery is just injury waiting to happen.

Understanding the balance between minimum effective dose and maximum recoverable volume is the key to longevity, consistency, and passing your training (tests and selections) without breaking yourself in the process.

Understanding the Spectrum of Fitness Programming and What Works Best (and what doesn't)

When crushed for time, drop and crank out push-ups when you can (or squats, etc)

Something Is Always Better Than Nothing

Life gets in the way. You have an unexpected 12-hour shift, your kid gets sick, or travel disrupts your schedule. The standard tactical mindset often falls into the trap of "all or nothing", if you can't complete the full 90-minute workout with a 5-mile run and a heavy lift, you skip it entirely.

This is a mistake.

  • The Minimum Effective Dose: A 15-minute calisthenics workout (push-ups, sit-ups, pull-ups) or a quick 1-mile run maintains your neurological adaptations, keeps your habit loop intact, and keeps your body moving.
  • Two Lifting Exercises 3 x 10 Minimum: A 15-minute lift workout with bench press-pull-ups or row, deadlift-farmer walks, or squats and hanging knee-ups is a quick way to get 30 reps and meet a minimum standard when the day is busy.
  • Consistency Over Intensity: Ten consecutive days of 20-minute sessions will yield far better long-term readiness than one soul-crushing 3-hour workout followed by six days on the couch with a pulled hamstring.
  • Mental Toughness: Doing something when you have zero time or motivation builds the discipline required for challenges in your future. It proves to yourself that you don't quit just because conditions aren't perfect. Doing something when you don't feel like it is where the magic happens.

2. Why "More Is Better" Is a Dangerous Trap

On the flip side, doubling up on workouts or adding a 10-mile ruck on top of an already heavy leg day doesn't make you twice as fit. It makes you twice as likely to develop stress fractures, rhabdomyolysis, or severe tendonitis.

The Sweet Spot Overreaching / Overuse
Progressive Overload: Gradual increase
in volume - logical progressions
Sudden Spikes: Adding 50% more miles in a week
PST/IFT Improvement: Fast recovery, better scores Plateauing/Regression: Slower run times, weaker lifts
Durability: Joint stability and tendon health for selection prep Injury: Shin splints, plantar fasciitis,
shoulder impinging, knee tendons

Your muscles don't grow and adapt during the workout; they grow when you rest, eat, and sleep. When you push past your Maximum Recoverable Volume (MRV), you aren't training your body; you are just beating it down.

3. Finding Your Personal "Goldilocks Zone"

To stay in the game for the long haul, structure your training around these practical rules:

  1. Follow the 10-15% Rule: Never increase your total weekly running or rucking mileage by more than 10-15% per week.
  2. Listen to "Bad" Pain: Muscle burn and fatigue are normal. Sharp joint pain, localized bone tenderness, or dark urine are severe warning signs. Stop immediately.
  3. Mobility Days: Use light days for active recovery, swim techniques, mobility work, treading water, and dynamic stretching, rather than adding another lifting session or high-mileage run/ruck.

Don't let the "all-or-nothing" mentality derail your preparation. On your busiest days, get the work in, even if it's just a quick set of PT before work/school. On your best days, hit your targets, hit your recovery, and resist the urge to overdo it.

Where to Find More Information About Optimal Performance Training Programs

When you start training again, consider the seasonal tactical fitness model.  I call it A WAY to train and obviously not the only way to train. But it offers the opportunity to never neglect your weaknesses, improves flexibility and mobility, and puts you at a level of physical ability where you are happy with your overall ability to do just about anything. We have a system where the seasons dictate our training. When it is nicer outside, we tend to run and do more calisthenics.  When it is colder and not so nice, we lift more, run less, and still maintain our outdoor activities with shorter runs and rucks. Check it out: Seasonal Tactical Fitness Periodization System.
